Cardio gets the glory. Strength training gets ignored - squeezed in “if there’s time,” or skipped entirely in favour of another run or spin class. That’s backwards.

Strength training isn’t just about looking good or lifting heavier things. It’s one of the most powerful tools you have for staying independent, protecting your bones, managing your weight, and simply living longer. Here’s the actual evidence behind why it deserves a permanent spot in your week, no matter your age or goals.

Muscle Is Your Insurance Policy Against Ageing

Age-related muscle loss (sarcopenia) doesn’t start in your 60s or 70s. It starts as early as your 30s, with adults losing somewhere between 3–8% of their muscle mass per decade, a rate that accelerates further after age 60. Think strength training is just for building muscle? A large-scale review in the British Journal of Sports Medicine analyzing over 26,000 athletes found that strength training cuts overall sports injury rates by nearly 68%, and almost halves overuse injuries specifically, comfortably outperforming stretching and balance training on their own. Stronger muscles, tendons, and connective tissue simply tolerate more load before something gives.

It Protects Your Bones

Osteoporosis (the loss of bone density) quietly increases your risk of a fracture that can be genuinely life-altering, especially later in life. Casual activities like walking or swimming don’t place enough mechanical stress on bone to meaningfully improve density. Lifting weights does. A comprehensive meta-analysis of clinical trials found that structured programs combining progressive resistance training with impact-based exercise (like jumping) reduced the risk of a major fracture by 51%. This matters for everyone, but especially for women, who face a much higher lifetime risk of osteoporosis.

It Makes Weight Management Easier

Muscle only modestly raises your resting metabolic rate - the “muscle burns more calories” claim is often overstated. What muscle does do is improve insulin sensitivity, giving your body a bigger, more efficient “sink” to store the carbohydrates you eat as fuel rather than fat. Combined with the fact that being stronger makes an active lifestyle easier to sustain, muscle mass becomes one of your best long-term allies for weight management - not through burning extra calories at rest, but by supporting everything else you do.

It Keeps You Able to Do Your Cardio

Your cardiorespiratory fitness (VO₂ max) is arguably the single strongest predictor of how long you’ll live, but you can’t build or maintain that fitness if your body isn’t structurally capable of the training required to get there. Preserving muscle and connective tissue keeps your joints resilient and your body able to handle the demands of running, cycling, hiking, or whatever cardio you love, for decades rather than years. Strength training is what protects your ability to keep doing everything else.

So, How Do You Actually Build Muscle and Strength?

The mechanism behind all of this is fairly well understood. Muscle grows in response to mechanical tension - the force your muscle fibers generate under load, particularly as a set gets genuinely hard. This is the primary signal that tells your body “the current amount of muscle isn’t enough,” triggering it to adapt.

A few things the research is now very clear on:

  • You must train close to muscular failure. In order to effectively stimulate muscle growth you must be within a few reps of muscular failure. The more advanced you get at strength training the more important this becomes.
  • Rep ranges don’t really matter for muscle gain but do for strength. A meta-analysis in the Journal of Strength and Conditioning Research found that light loads and heavy loads produce statistically similar muscle growth, provided sets are taken close to failure. Heavier loads still win out for building maximal strength, but for muscle size specifically, load and rep ranges are flexible.
  • Protein intake matters - but only up to a certain point. A large meta-analysis pooling 49 randomized trials found that increasing protein intake alongside resistance training continued to improve muscle and strength gains up to roughly 1.6g of protein per kilogram of bodyweight per day. Beyond that, additional protein produced insignificant benefit on average.

The Bottom Line

Strength training isn’t a nice-to-have alongside your cardio, your diet, or your sport of choice, it’s foundational to how well you’ll move, feel, and function for the rest of your life. The evidence points to a fairly simple, low-barrier prescription: train each muscle group roughly twice a week, push your sets close to failure, and give your body enough protein to actually use the stimulus you’re providing it.
